The SkiErg is the first HYROX station, 1000 m immediately after the opening run. The mistake almost everyone makes is racing it — you should hold roughly 5–10 seconds slower than your fresh 1000 m SkiErg pace, because time gained here is repaid with interest on the sled push that follows.

Why this station decides races

It arrives when you feel fresh and competitive, which makes it the easiest station on the floor to over-pace. Going out hard spikes your heart rate before the sled push — the single most technically punishing station — and athletes routinely lose two or three minutes on the sled to save fifteen seconds here.

Technique

  1. 01

    Set the damper mid-range

    Most athletes are best served between 5 and 7. Higher feels powerful but recruits more arm and shoulder, which you need intact for the sled pull and farmers carry later.

  2. 02

    Drive with the hinge, not the arms

    Start tall, reach high, then drive the handles down by hinging at the hips and engaging your lats. Your arms should feel like ropes connecting you to the handles, not like the engine.

  3. 03

    Finish past the hips

    Pull through until your hands pass your hips before recovering. A short finish costs distance per stroke and forces a higher stroke rate to hold the same pace.

  4. 04

    Keep the rate controlled

    Around 34–40 strokes per minute is efficient for most athletes. Spiking the rate raises heart rate faster than it raises pace.

  5. 05

    Breathe on the recovery

    Exhale on the drive, inhale on the way back up. Establishing that rhythm here sets your breathing pattern for the whole race.

Common mistakes

  • Treating it as a time trial because you still feel fresh — this is the most common pacing error in HYROX.
  • Pulling with the arms and shoulders, which pre-fatigues the exact muscles the sled pull and farmers carry depend on.
  • Setting the damper to 10 because it feels stronger.
  • Standing bolt upright, which removes the hip hinge and turns it into an arms-only movement.

How to train it

4 × 500 m at race pace

Two minutes rest. The goal is hitting the same split four times, not a fast first rep — that consistency is exactly what race day demands.

Technique work at low rate

1000 m capped at 28 strokes per minute. Forces you to generate distance per stroke through the hinge rather than through turnover.

SkiErg into run

1000 m SkiErg immediately followed by 1 km run at race pace. Rehearses the transition and teaches you what over-pacing actually costs.
